1. TOE RAISES
Targets: Front of the shin and ankle muscles.
Stand with heels on the floor.
Lift only your toes toward your shins.
Hold for 2 seconds.
Lower slowly.
3 sets Γ 15β20 reps
2. HEEL RAISES (Calf Raises)
Targets: Calves, Achilles tendon, ankles.
Stand with feet hip-width apart.
Rise onto your toes.
Pause at the top.
Lower slowly.
Progression: Perform on one leg.
3 sets Γ 15 reps
3. SINGLE-LEG BALANCE
Targets: Foot stabilizers and ankle strength.
Stand on one foot.
Keep your posture tall.
Hold for 30β60 seconds.
Progressions:
Close your eyes.
Turn your head side to side.
Stand on a cushion.
3 rounds each leg
4. HEEL-TO-TOE WALK
Targets: Balance and ankle stability.
Walk in a straight line.
Place one foot directly in front of the other.
Keep your core tight.
Walk 10β15 metres Γ 3.
5. ANKLE ALPHABET
Targets: Ankle mobility.
Sit down.
Lift one foot.
Draw the alphabet in the air using your foot.
Complete the alphabet with each foot.
6. TOWEL SCRUNCHED
Targets: Foot arch muscles.
Place a towel on the floor.
Use your toes to pull the towel toward you.
2β3 minutes per foot
7. MARBLE or SMALL OBJECT PICK-UPS
Targets: Toe strength and coordination.
Pick up marbles, pens, or small objects with your toes.
Place them into a container.
15β20 objects per foot
8. TOE SPREADS
Targets: Intrinsic foot muscles.
Spread your toes apart as wide as possible.
Hold for 5 seconds.
15 repetitions
9. RESISTANCE BAND ANKLE EXERCISES
Strengthen your ankles in four directions:
- Push down (Plantar Flexion)
- Pull up (Dorsiflexion)
- Turn foot inward (Inversion)
- Turn foot outward (Eversion)
2β3 sets Γ 12β15 reps each direction

CALF STRETCH
Hands against a wall.
One leg back, heel flat.
Lean forward.
Hold 30 seconds each side.
SOLEUS STRETCH
Same position as the calf stretch.
Bend the back knee while keeping the heel down.
Hold 30 seconds.
PLANTAR FASCIA STRETCH
Sit down.
Pull your toes back toward your shin until you feel a stretch under your foot.
Hold 20β30 seconds.
TOE EXTENSION STRETCH
Kneel with your toes tucked under.
Gently sit back onto your heels.
Hold 20β30 seconds.
ANKLE CIRCLES
Lift one foot.
Make slow, controlled circles.
10 circles clockwise and 10 counter-clockwise each foot.
ACHILLES STRETCH
Place one foot behind the other.
Keep the back heel on the ground.
Lean forward gently.
Hold 30 seconds.
π£ BONUS: BAREFOOT TRAINING
When safe, spend 5β10 minutes walking barefoot on grass, sand, or a clean indoor surface. This helps strengthen the small muscles in your feet and improves balance and proprioception.
