Have you met Pete yet?

Probably not, because Pete's already lifting weights by 5am.

That's right. Up before 5, seven months straight. Is it a little crazy? Sure. But so is his coach, so they're a perfect match.

Pete trains with Coach Erika and works with Marissa, his registered dietitian, and here's what seven months of showing up looks like.

He's put on 9 pounds of muscle. That's more than a pound a month. And he did it while dropping 4 pounds of body fat at the same time, which is the part most people are told is impossible.

The strength numbers are wild. Month one, he was grinding out squats with a single 35-pound kettlebell. Now he's repping 215. His deadlift went from a single 53-pound kettlebell to a 275-pound sumo pull for 3 reps.

None of that happened by accident. It happened one early alarm at a time, with a coach and a dietitian who know his name and his goals.

Next up: his first bodyweight pull-up. With the way his strength and body comp are moving, that one's just a matter of time.

This is what 90 days of consistent training actually does to your body. The science, not the sales pitch.

Most people quit somewhere between weeks three and six. That timing is not a coincidence. It is also not a sign that the program is not working. It is almost always the moment right before it starts to visibly work.

Here is what is actually happening across those 90 days.

Weeks one through four are the neural adaptation phase. Your nervous system is learning. Motor patterns are being established, muscle fiber recruitment is improving, and your body is getting more efficient at the movements you are practicing. You get stronger before you look different. You start to feel it before you see it. This phase is invisible to everyone except you and your performance numbers.

Weeks five through eight are when the visual changes begin. Muscle protein synthesis accelerates, meaning your body is actively building new muscle tissue at a faster rate. Energy improves noticeably. Clothes start to fit differently. The work you put in during weeks one through four is now showing up on the outside.

Weeks nine through twelve are when other people notice. Body composition has shifted measurably. Strength gains are significant and trackable. The habits that required conscious effort in week one are starting to feel automatic. This is the phase most people never reach because they stopped in week four when nothing looked different yet.

The people who make it to week twelve almost universally say the same thing. They wish they had started sooner.

A simple rule for eating at restaurants that does not require tracking anything.

The protein anchor rule. That is it.

When you sit down, find your protein source first. Chicken, fish, steak, shrimp, whatever fits the menu. Make that the centerpiece of the order and build everything else around it.

The goal is 30 to 40 grams of protein in that meal. If the portion looks small, ask for double protein. Most restaurants will do it for a few extra dollars.

The bread basket is not the enemy. But it does displace protein. If you eat the bread you are less hungry for the thing that actually moves the needle. Skip it not because carbs are bad but because you have a more important job for that appetite.

Gianfranco Frattelli started karate when he was nine. He's a fourth-degree black belt now, more than two decades in, plus twenty years of calisthenics and Muay Thai, and the last seven spent going deep on balance training specifically.

That's the résumé. Here's the part that actually matters.

He's been the guy carrying extra weight. He's been the guy training around an injury, working his way back one honest session at a time. So when someone walks in and says they're frustrated, or nervous, or worried they'll be the least capable person in the room, he isn't imagining what that feels like. He remembers it.

Every member who's crossed a HYROX finish line at our gym said some version of the same thing: they were more ready than they realized.

Not that it was easy. They knew it'd be hard. What surprised them was how familiar it already felt. The running, the sled push, the wall balls, the grind of moving while your legs are cooked. That's just Tuesday here. And Thursday. And Saturday and Sunday.

If you've never seen one, HYROX is a fitness race built on real movement. Runs alternating with eight stations: ski erg, sled push, sled pull, burpee broad jumps, rowing, farmers carry, sandbag lunges, wall balls. Your pace, against the clock. Nothing exotic, just moving well while tired.

Here's the fun part. On Saturday, September 19, we're hosting a Partner HYROX. You each run half the distance, and you split the reps between the two of you. So grab the friend, the coworker, the partner who keeps saying "we should work out together." This is the day.

You probably noticed it somewhere small.

Reaching for something on the top shelf and feeling your foot shift. Putting a hand on the rail going down the stairs when you never used to. Standing on one leg to pull on a sock and thinking, huh, that used to be easier.

So far, I like the community feel of this gym. All the trainers and other members are kind & welcoming. The workouts are fun and ~intense~; you're really encouraged to push past your limits in a safe and sustainable way. There's a nice spread of classes too, so if you're a morning or evening person there's a slot for you. Dogs pop in every now and again. And members are all ages and fitness levels. You can use your FSA/HSA funds to pay, too!

How long will it actually take to see results? No, really.
This is one of the most common questions we get and it deserves a straight answer instead of the usual "it depends" non-answer.

Here is the honest timeline.
Four weeks in, you feel it. Energy starts improving. Sleep gets better. The workouts that wrecked you in week one feel manageable. Your body is adapting even though the mirror has not caught up yet.

Eight weeks in, you see it. Clothes fit differently. There are visible changes in how your body looks and moves. Performance in the gym has measurably improved. This is when most people start believing it is actually working.

Twelve weeks in, other people notice. The changes are significant enough that people in your life start saying something. Strength is up, body composition has shifted, and the habits that felt forced in week one are starting to feel like just what you do.
On the fat loss side specifically, 0.5 to 1% of your bodyweight per week is realistic and sustainable without sacrificing muscle. Faster than that and you are likely losing muscle along with fat, which works against you long term.

Twelve weeks is not that long. But you have to start.

The one number that predicts your fitness results better than the scale.

Your resting heart rate.

Here is why it matters.

As your cardiovascular system gets stronger and more efficient, your heart does not have to work as hard to do its job. It pumps more blood per beat, so it beats less often. That drop in resting heart rate is a direct, measurable signal that your fitness is actually improving.

The average sedentary adult sits somewhere between 60 and 100 beats per minute. Trained athletes typically land between 40 and 60. The trend matters more than the number. If yours is moving down over weeks and months, your cardiovascular system is adapting. That is progress the scale will never show you.

Check it every morning before you get up. Before coffee, before your phone, before you move. Most smartwatches track it automatically. If yours does not, two fingers on your wrist for 60 seconds works just fine.

Here's how to keep training when your work schedule explodes.

Because it will. And having a plan for when it does is the difference between a hard week and a six-week gap.

The concept is called a deload.

Intentional volume reduction that keeps your fitness intact without adding more stress to a body and nervous system that are already running hot. It's not falling off. It's adapting intelligently to real life.

Here's what a high-stress week protocol actually looks like. Two sessions instead of three or four. Thirty minutes each, not ninety. Moderate intensity, nothing that requires significant recovery. You're maintaining the habit and the stimulus without asking your body to perform and recover at full capacity while everything else in your life is also demanding full capacity.

The rule that holds it together is simple. Never drop below two sessions in a week. One session keeps the habit technically alive but starts to feel like failure. Two sessions is enough to maintain fitness, keep the nervous system primed, and make coming back to full training the following week feel seamless rather than like starting over.

Nutrition matters more during high-stress weeks too. Protein stays consistent. This is not the week to also cut calories dramatically. Your body is already managing a significant load. Give it what it needs to hold things together.

Hard weeks happen. This is how you get through them without losing what you've built.
