Carbs are not the problem. Your choices, portions, and timing matter.
• Build most meals around oats, potatoes, rice, beans, fruit, and whole grains.
• Before training, eat 30 to 60 grams of carbohydrates 60 to 120 minutes beforehand. Add 25 to 40 grams of protein.
• Good pre-workout options include oats and protein powder, toast and eggs, or Greek yogurt with fruit.
• During training, you usually do not need extra carbohydrates for a session under 60 minutes.
• For hard training lasting longer than 60 to 90 minutes, 30 to 60 grams of carbohydrates per hour can help maintain performance.
• After training, combine 30 to 60 grams of carbohydrates with 30 to 40 grams of protein. This replaces glycogen and supports muscle recovery.
• Increase post-workout carbohydrates if you train again within 24 hours.
• Limit pastries, candy, and sugary drinks outside training. They add calories quickly without keeping you full.
