A row with an extra challenge.

The band row trains your pulling strength while the reach adds an element of shoulder movement, trunk control and coordination.

This exercise challenges you to:
💪 Strengthen the upper back and pulling muscles
🎯 Control the shoulder as you reach
🧠 Coordinate movement between the upper body and trunk
⚖️ Maintain stability while moving through different positions

The goal isn’t simply to pull the band.

Control the row, reach with intention and stay stable throughout the movement.

Quality movement > simply getting more repetitions.

💪 One-Arm Band-Resisted Curtsy Lunge

Take your curtsy lunge up a notch by adding resistance from one side. This variation challenges your glutes and legs while also requiring your core to work harder to maintain balance and stability.

🔑 Key cues:
✅ Keep your chest tall and core engaged.
✅ Keep your front knee tracking in line with your toes.
✅ Resist the band pulling you to the side.
✅ Push through your front foot to return to the starting position.

Focus on staying stable and controlled throughout the movement. 💪

🦴 WHAT DOES JOINT CRACKING MEAN?

Ever wondered why your knuckles, knees, back or neck sometimes crack, pop or click?
The sound itself doesn’t necessarily mean something is wrong.

WHY DO JOINTS MAKE SOUNDS?
Joint sounds can have different causes depending on the joint and the movement.

One common type of cracking is associated with cavitation — a rapid formation of a gas-filled cavity within the joint when the joint surfaces are moved apart. Other sounds can come from:
🦴 Tendons or ligaments moving around nearby structures
🧩 Movement of joint surfaces
〰️ Crepitus, which can describe clicking, grinding or other joint noises
So, not every crack has the same cause.

DOES CRACKING MEAN YOUR JOINT IS DAMAGED?
❌ Not necessarily.

A painless joint sound by itself does not automatically mean that your bones are rubbing together or that your joint is damaged. In fact, research on habitual knuckle cracking has not found a clear association with osteoarthritis.

WHEN SHOULD YOU PAY ATTENTION?
A joint noise is more worth investigating when it comes with other symptoms such as:
⚠️ Pain
⚠️ Swelling
⚠️ Locking or getting stuck
⚠️ Loss of movement
⚠️ Weakness or instability
⚠️ A new sound that appears after an injury

SO, SHOULD YOU WORRY ABOUT THE CRACK?
Not necessarily.

A sound on its own isn’t enough to tell you what’s happening inside a joint.

Instead of focusing only on the sound, pay attention to the whole picture — pain, swelling, movement and function. And remember:

Cracking doesn’t automatically mean damage.

⚡ PAIN vs SORENESS

Are they the same thing?
Not quite.

Exercise-related muscle soreness is common after challenging or unfamiliar exercise. You may feel achy, tender or stiff, especially in the muscles you trained.

One common type is DOMS — Delayed Onset Muscle Soreness. It usually develops several hours after unfamiliar or strenuous exercise, becomes noticeable within about 12–24 hours and often peaks around 24–72 hours.

But here’s the important part:
Soreness is not the same as injury.

Pain is more complex. It is your body’s response to actual or perceived threat and can be influenced by many factors. Pain doesn’t automatically mean you’ve damaged something.

So how can you approach it?

💪 Mild soreness?
You may still be able to train. Consider reducing the intensity or volume, doing light movement or training another muscle group.

⚠️ Significant pain?
If pain is severe, getting worse or significantly affecting your movement, strength or function, don’t force the workout.

And here’s a common myth:
❌ “If I’m sore, my workout was good.”
Not necessarily.

You can have an effective workout with little or no soreness. You can also become very sore simply because your body was exposed to something new or more demanding than usual.

Soreness ≠ progress.

Progress is better reflected by improvements in:
📈 Strength
🏃 Performance
🎯 Skill
💪 Fitness
🔄 Consistency
