Target your glutes with precision using the quadruped hip extension (donkey kick) to isolate the gluteus maximus and maximize contraction.

Key Form Tips:

Set Up Strong: Start on all fours with hands under shoulders and knees directly under hips to maintain a stable, neutral spine.

Control the Movement: Drive the heel towards the ceiling without arching your lower back or rotating your hips.

Squeeze at the Top: Pause at full extension, engaging your glutes before controlled lowering.

Keep Core Engaged: Prevent pelvis tilting by keeping your core pulled in tight throughout the entire set.

Save this for your next lower body day at Listers Health!

No floor work required!

If joint pain or knee injuries make getting up and down off the mat uncomfortable, you can still build upper-body strength and target your triceps using standing variations.

Standing Tricep Routine:

Tricep Kickbacks (12 reps / side): Step back into a stable stride, hinge forward slightly from the hips, and lock your elbow high against your torso. Extend the weight back, focusing on squeezing the tricep at full extension while keeping your core engaged.

Standing Overhead Extensions (12 reps): Keep your feet hip-width apart and pull your belly button toward your spine to support your lower back. Keep your elbows pointed up toward the ceiling as you lower the weight behind your head and press back up.

Wall Tricep Pushups (12 reps): Stand facing a wall with hands shoulder-width apart. Keep your elbows tucked close to your ribs as you lower your body toward the wall. Adjust your distance from the wall to increase or decrease the intensity.

Repeat the entire circuit 3 times for a complete standing arm workout!

Save this post for your next session or share it with a gym buddy who prefers floor-free exercises.

Mastering dumbbell bent-over rows comes down to solid form and controlled movements. Focus on keeping your core tight, spine neutral, and driving your elbows straight back toward your hips to maximize upper back and lats engagement. Save this guide for your next pull day at Listers Health.

Key Technique Points:

Hinge at the hips with a slight bend in your knees while keeping a flat back.

Pull the weights toward your lower ribcage/hip area rather than your chest.

Squeeze your shoulder blades together at the top of the movement, then lower under control.

Avoid using momentum or swinging your torso to lift the weights.

Build strong, sculpted shoulders with dumbbell front raises!

Target Muscle Group

Primary: Anterior Deltoids (Front Shoulders)

Secondary: Lateral Deltoids & Upper Chest (Clavicular Head)

Key Form Tips

Stand tall with feet shoulder-width apart and a slight bend in your knees.

Keep your core tight and maintain a neutral spine, avoid using momentum or swinging your torso to lift the weight.

Lift the dumbbells straight out in front of you until they reach shoulder height, keeping a subtle bend in your elbows.

Control the weight on the lower phase (eccentric motion) rather than letting gravity pull it down.

Recommended Sets & Reps

3–4 sets of 10–12 repetitions with a controlled weight.

Save this for your next upper-body workout! Do you prefer using dumbbells, cables, or a barbell for front raises?

Targeting your lower abdominals requires control, precision, and active core engagement rather than momentum. Alternate leg extensions (or bicycle kick variations) specifically demand stability from your deep core muscles as your lever length changes.

Form Breakdown & Key Cues

Pelvic Position: Press your lower back flat into the mat by initiating a subtle posterior pelvic tilt. Avoid letting your lower back arch away from the floor as your legs extend.

Controlled Tempo: Extend one leg fully outward while keeping the opposite knee bent at roughly 90 degrees, moving at a slow, deliberate pace to keep tension on the lower re**us abdominis and transverse abdominis.

Breathing Pattern: Exhale deeply as you extend the leg to contract your core, and inhale as you return the leg to the starting position.

Save this for your next core workout and focus on quality over speed!

The Barbell Squat Overhead Press is a full-body power move that targets multiple major muscle groups all at once:

Legs & Glutes: Built through the deep squat drive.

Core: Kept tight to stabilize your spine throughout the movement.

Shoulders & Arms: Engaged as you press overhead at the top.

Form Tip: Keep your feet slightly wider than hip-width, elbows tucked under the bar, and draw your belly button toward your spine to keep your core fully engaged as you drive up through your heels.

Recommended Routine:

Aim for 12–15 reps for 3–4 sets, integrated 3 times a week into your routine for optimal strength and conditioning!

Stability ball core training is one of the most effective ways to build deep core strength, improve trunk stability, and support lower back health.

When you introduce an unstable surface like a stability ball, your core musculature specifically the Transverse Abdominis (TVA) and stabilizing motor units - must work significantly harder to control movement compared to fixed mat exercises.

3 Key Exercises to Strengthen & Tone Your Core:

Abdominal Rollouts: Focus on maintaining a neutral spine as you extend. Only roll out as far as you can control without bowing or sagging at the lower back. (12–14 reps x 3 sets)

Stability Ball Plank: Keep your elbows directly stacked under your shoulders and tuck your pelvis slightly to keep tension on the abdominals rather than the lumbar spine. Modify on your knees or progress to your toes. (30–60 sec hold x 3 sets)

Ball Passes (Hand-to-Feet): Actively press your lower back flush against the mat throughout the entire movement. Squeezing the ball between your feet also engages the adductors (inner thighs) for full lower-body stability. If your back arches, modify by bending your knees. (12–14 reps x 3 sets)

Save this for your next core workout and focus on slow, controlled movement over speed!

Want to target your obliques and build core stability? Bicycle crunches are one of the most effective bodyweight exercises for strengthening the entire abdominal wall.

How to Perform Bicycle Crunches:

Starting Position: Lie flat on your back, press your lower back into the mat, and place your hands lightly behind your head (avoid pulling on your neck). Raise your legs to a tabletop position with knees bent at 90 degrees.

The Movement: Lift your shoulder blades off the floor. As you rotate your torso to bring your right elbow toward your left knee, extend your right leg straight out at a 45-degree angle.

Alternate Sides: Switch sides smoothly, bringing your left elbow toward your right knee while extending your left leg. Keep the movement controlled rather than rushing through reps.

Key Tips:

Focus on rotating from your ribcage and core, not just yanking your elbows across.

Keep your lower back grounded throughout the movement to prevent strain.

Will training shoulders make you "bulky"? 🏋️‍♀️

There's a common myth that building shoulder strength will automatically make you look wider or bulky, but targeted shoulder training actually helps create balance, improves posture, and gives your upper body a strong, toned definition.
