RESISTANCE TRAINING: MORE THAN JUST LIFTING WEIGHTS

When people hear "resistance training", they often think of lifting heavy weights in the gym.
But resistance training is much broader than that.

Resistance training is any form of exercise where your muscles have to work against resistance.

That could be:
• Barbells and dumbbells
• Kettlebells
• Resistance bands
• Machines and cables
• Bodyweight exercises
• Sled pushes and pulls

WHY SHOULD YOU DO IT?
Regular resistance training can help you:
• Build and maintain muscle
• Increase strength
• Improve bone health
• Support healthy body composition
• Improve movement and everyday function
• Develop better muscular endurance
• Maintain muscle as you get older
And you don't need to lift enormous weights to benefit.

The goal is to find an appropriate level of resistance, use good technique and progress your training over time.

More weight isn't the only way to progress either.

You can increase reps, improve your technique, increase range of motion, manipulate tempo, reduce rest periods or gradually increase the resistance.

Resistance training isn't just about getting bigger or stronger.

It's about building a body that's stronger, more capable and better equipped for everyday life.

Compound exercises are movements that work multiple muscle groups and joints at the same time.

Unlike isolation exercises, which focus primarily on one muscle group, compound movements allow you to train several muscles within a single exercise.

🏋️ Examples include:
• Squats — quads, glutes & core
• Deadlifts — hamstrings, glutes & back
• Bench Press — chest, shoulders & triceps
• Pull-Ups — back & biceps
• Shoulder Press — shoulders & triceps
• Rows — back & biceps

Protein isn't just for bodybuilders. Whether your goal is fat loss, muscle growth or better recovery, protein plays a vital role in your nutrition.

THE BENEFITS:
Muscle Growth & Repair – Supports muscle recovery and development after training.
Keeps You Fuller – Helps manage hunger and reduce unnecessary snacking.
Preserves Muscle – Especially important when losing weight and eating in a calorie deficit.

HOW MUCH DO YOU NEED?
For active adults, a useful target is around 1.6–2.2g per kg of body weight daily.
Example: 75kg = approximately 120–165g protein per day.

TEMPO: STOP RUSHING YOUR REPS

When you're training, it's easy to think that the only way to progress is to lift heavier.

But how you perform each rep matters too.

Tempo is the speed at which you perform an exercise, and controlling that speed can completely change how an exercise feels.

For example, instead of simply squatting up and down, try:
3 seconds down → 1 second pause → 1 second up
That slower lowering phase increases control and time under tension, while the pause forces you to stay tight and maintain good positioning.

WHY USE TEMPO?
• Improve exercise technique
• Increase control throughout the movement
• Spend more time under tension
• Make a lighter weight more challenging
• Improve your mind-muscle connection
• Add variety and progression to your programme

Tempo doesn't mean every exercise needs to be performed slowly.

Sometimes you want controlled reps.

Sometimes you want to move explosively.

The key is knowing WHY you're using a particular tempo.

Don't just move the weight from A to B.

Control the movement. Own every rep.

SUPERSET / TRIPLE SET / DROPSET / PYRAMID SET

Confused by some of the terminology you hear in the gym? Here’s a quick breakdown:

🔹 SUPERSET
Two exercises performed back-to-back with little or no rest between them.
Example:
🏋️ Dumbbell Bench Press × 10
💪 Push-Ups × 10
➡️ Rest, then repeat.

🔹 TRIPLE SET
The same concept as a superset, but with three exercises performed back-to-back.
Example:
🏋️ Shoulder Press × 10
💪 Lateral Raise × 12
🎯 Rear Delt Fly × 12
➡️ Rest, then repeat.

🔹 DROPSET
You perform an exercise close to failure, reduce the weight, and immediately continue for more reps.
Example:
🏋️ Bicep Curl — 10 reps
⬇️ Reduce weight
🏋️ Bicep Curl — 8 reps
⬇️ Reduce weight
🏋️ Bicep Curl — 6 reps

🔹 PYRAMID SET
The weight and/or reps change with each set, rather than staying the same.
Example:
Set 1 — 12 reps @ 20kg
Set 2 — 10 reps @ 22.5kg
Set 3 — 8 reps @ 25kg
Set 4 — 6 reps @ 27.5kg

💡 WHY USE THEM?
These are different ways of structuring your training to create variety, manage training volume and challenge your muscles in different ways.

But remember — more complicated doesn't automatically mean better.

A well-structured programme with progressive overload, good technique and consistency will always be more important than fancy training methods.

Lost weight consistently… then suddenly the scales stop moving?

Don’t panic. Fat loss rarely happens in a perfectly straight line.

Before cutting your calories dramatically, try these:
1. CHECK YOUR PORTIONS Small increases in portion sizes can add up. Weighing foods for a short period can help you see where calories are actually coming from.

2. WATCH THE EXTRAS Oils, sauces, dressings, snacks, coffees, drinks and little bites throughout the day can easily push your intake higher than you realise.

3. PRIORITISE PROTEIN Protein helps keep you fuller for longer and supports muscle while losing body fat. Include a good protein source with each meal.

4. GET YOUR FIBRE UP Fruit, vegetables, wholegrains, beans and pulses can help improve fullness while keeping meals nutrient-dense.

5. DRINK YOUR CALORIES CAREFULLY Alcohol, sugary drinks and high-calorie coffees can add a surprising amount without making you feel particularly full.

6. MOVE MORE You don't necessarily need more cardio. Increasing your daily steps or simply being more active throughout the day can make a difference.

7. DON'T REACT TO ONE WEIGH-IN Your weight can fluctuate because of water, food, sodium, hormones and digestion. Look at your weekly average, not one day's number.

8. BE HONEST WITH YOURSELF If your weight hasn't changed for several weeks, your current intake may now be maintenance. Your body doesn't know you're "dieting" — it responds to the energy you're consistently giving it.

9. MAKE ONE SMALL CHANGE Don't slash calories, remove carbs and double your cardio overnight. Make a small adjustment and give it time.

10. REMEMBER THE GOAL Fat loss is about creating a sustainable calorie deficit while keeping as much muscle, strength and performance as possible.

A plateau isn't failure.

It's feedback.

Track it. Assess it. Adjust it. Keep going.
