Measure your swim effort.

There are several ways to monitor your training intensity:

• Critical Swim Speed (CSS)
• Heart rate
• Rate of Perceived Exertion (RPE)

For triathlon training, my preferred method is CSS.

To find your CSS, swim a 400m time trial, recover fully, then swim a 200m time trial. Enter both times into an online CSS calculator.

Your result gives you a target pace per 100m.

For example, with a CSS pace of 1:40 per 100m:

10 × 100m every 2 minutes
Aim to finish each 100m in 1:40
Rest for the remaining 20 seconds

Simple, measurable and repeatable.

In open water, being seen matters.

A bright tow float, like this Buddy Swim float, makes you more visible to other water users. It has a dry-bag compartment for your belongings and an inflatable chamber.

Fasten the belt securely and let the float trail behind you as you swim. You can hold it while you pause, but it is not a rescue device.

An engaged core creates a stable base for a stronger pull and drive.

Kick from the hips, through the thighs, finishing with a relaxed flutter from the feet.

A simple Olympic-distance triathlon swim set.

Swimming Sprint distance? Complete half the session.

The aim is to swim over race distance using endurance blocks at a low-to-moderate intensity. It’s a straightforward way to build the fitness and confidence needed for race day.

The best place to finish the swim in a triathlon?

On the feet of a faster swimmer.

Learn to draft effectively, conserve energy and let them tow you around the course.

In draft-legal races, you can use the same principle on the bike. Always check the race rules first.

Swim smart. Ride smart. Run strong.

You don’t need to lead every stage. You just need to be ahead at the finish.

Shoulder pain is one of the most common problems swimmers experience—and poor technique can often be a major factor.

Your hand should drive forwards before gradually moving into the catch. Avoid forcing it down too early.

The right hand paddles can help you feel this movement and improve your technique. Use paddles for feedback, not simply to create more power.

Good swimmers keep learning—from their mistakes, their coaches and the people they meet along the way.

Want more length and power in your freestyle stroke?

Stroke length comes from a driven reach at the front of your stroke — not simply stretching your arm forwards.

That reach works with your body rotation, helping you engage your powerful lat muscles and drive through the water.

Think:
• Rotate through your core and hips
• Drive the hand forwards
• Engage your lats
• Complete the stroke all the way past your hips

Get the rotation right and you’ll create a longer, stronger and more efficient freestyle stroke.
