FRIDAY FEEL | STRONGER THAN YOU THINK
Fridays have a way of revealing who you are, not the polished version, but the real one.
The one who digs in, braces hard, and drives a heavy bar overhead even when the weekâs already taken its swing.
Thatâs the Friday feel.
Effort.
Focus.
Strength you didnât know you had until the moment demanded it.
Itâs not about perfect reps â itâs about showing up, pushing your limits, and proving to yourself that youâre capable of more than you think.
Finish the week strong.
Carry this energy into the weekend.
You earned it.

THURSDAY | COACHING MATTERS
What you see here is what makes this place work, a coach leading from the front, a team locked in, and a room full of people who show up ready to get better.
A good coach doesnât just run a class.
They set the tone.
They teach, guide, challenge, and support.
They help you find the version of yourself you didnât know you had yet.
And a good community doesnât just follow, they lean in, listen, learn, and put in the work.
This is what progress looks like.
Not loud.
Not flashy.
Just people committed to getting better, one session at a time.
Keep showing up.
Keep learning.
Keep growing.

TRAIN SMARTER | WEDNESDAY
Today is strict strength and stability. Heavy singleâDB lunges and highâvolume strict handstand pushâups. The goal is clean movement, not speed.
Train smarter:
⢠Own your midline on the lunges â stay tall, ribs down, steps controlled.
⢠Break your strict HSPU early â small sets beat blowâups.
⢠Keep transitions tight and deliberate.
Scaling matters:
Choose a version that keeps the stimulus strict and repeatable:
⢠Box HSPU
⢠Pike PushâUps
⢠Strict DB Press
⢠Lighter DB or shorter lunge distance
Move well.
Stay controlled.
Let the strict work make you stronger.

COACHâS CORNER | MONDAY FOCUS
We kick off the week with a simple but demanding combo:
front squats into a fast, highâpressure clean & jerk biathlon.
Today isnât about redâlining, itâs about discipline.
Strong positions under the bar.
Smart pacing on the run.
And clean, efficient barbell cycling that keeps you out of penalty territory.
Front Squats (6 reps every 2:00)
The goal is smooth, confident movement. Build gradually, stay braced, and finish around RPE 7. This is part of the progression toward our 8ârep retest in early September â today is about quality, not grinding.
The Workout: 400m Runs + 15/12/9 Clean & Jerks
This is where the day gets spicy. The barbell must stay unbroken â overhead or in the front rack only â or you earn a 200m penalty run.
Your score isnât decided by how fast you runâŚ
Itâs decided by how well you protect your barbell.
What weâre coaching today:
Strong bracing â elbows high, chest tall, midline locked
Efficient cycling â catch, stand, punch; smooth transitions
Smart pacing â run just hard enough to attack the bar
Penalty management â intentional breaks > unnecessary penalties
The best scores today come from athletes who move well, stay composed, and keep the barbell flowing.
Start the week with intent.
Move clean.
Build momentum.
See you in class.

SUNDAY | WEEK IN REVIEW
A big week in the room â strength built, skills sharpened, and plenty of good moments along the way. Hereâs what we hit:
MONDAY â Isabel + Power Sn**ch Work
Fast barbell cycling, clean positions, and heavy singles to finish.
A solid start to the week.
TUESDAY â Front Squats & Rope Climbs
Heavy doubles, steady pacing, and a full class dialed in on Jâclamp technique.
Legs + lats got the message.
WEDNESDAY â 5k Row + Bench Press
Engine work with strength interruptions.
Pacing mattered, transitions mattered, and the room stayed consistent.
THURSDAY â 8âRound Interval Grinder
Doubleâunders, burpees to bar, toesâtoâbar.
Repeatability was the goal â and most of you nailed it.
FRIDAY â Deadlifts & Ring MuscleâUps
Strength meets skill.
Clean pulls, clean reps, and a strong finish to the week.
SATURDAY â Community Day
Families in the room, kids jumping on rowers, and the kind of energy that makes Saturdays special.
A full week of effort.
A full week of progress.
A full week of Nepean.
Rest up, reset, and get ready â we go again tomorrow.

SATURDAY | THIS IS COMMUNITY
Saturdays at Nepean always remind us what this place is really about.
Itâs not just the workouts.
Itâs the people.
The moments.
The way the room feels when everyone shows up for each other.
Like this, a little one jumping on a rower, learning, laughing, being part of the space.
Parents training.
Kids watching.
Community growing.
This is why Saturdays matter.
Itâs where effort meets connection, where families blend into the rhythm of the gym, and where the next generation gets to see what hard work and good energy look like up close.
Show up.
Move well.
Enjoy the people around you.
Happy Saturday, team.

FRIDAY FEEL | DEADLIFTS & RING MUSCLEâUPS
Fridays hit different, especially when the workout is this good.
Heavy deadlifts.
Highâskill ring muscleâups.
Strength meets precision, and the room always rises to it.
Thereâs something about finishing the week with a lift that demands control and a skill that demands patience. It forces you to slow down, focus, and move with intent â and thatâs the Friday feel. Not chaos. Not rushing. Just clean reps, smart pacing, and a community pushing each other to finish strong.
End the week on a high.
Move well.
Lift well.
Fly well.
Roll into the weekend with momentum.

THURSDAY FLASHBACK | NINJA WARS 2014
Throwback to 2014 â bright green shirts, outdoor heats, and the kind of raw, gritty energy that built Nepean from the ground up.
No fancy setups.
No big production.
Just hard work, good people, and a community that showed up for each other.
Moments like this remind us where we started, and how far weâve come.
And now we get to do it again.
Our next comp is locked in for September 20th.
Same spirit.
Same effort.
Same Nepean grit â just bigger, louder, and stronger than ever.
Registration closes September 1st.
If youâre jumping in, donât wait.
Letâs make this one our best yet.
