Sprinting provides the best bang for you buck if you are looking for fat loss and intensity of workout. It is usually set up as a HIIT exercise. Fast quick sprints followed by longer periods of rest. It is a vital part of any fartlek or interval routine. Sprint all out, recover and repeat.
The added benefits are increases in bone mineral density, muscle and tendon strength as well as increased cardiovascular potential. If you are a recreational runner you can add in more faster sprints into your runs to make it more effective, whatever your goals. If you are involved in sports or a more competitive runner then sprinting will help increase your economy of movement as well as increase your lactate threshold (ability to run at a higher intensity without the immediate decreases in performance).

Muscle has a much more dense composition than fat. As a result of this one pound of muscle takes up much less space than one pound of fat. With this in mind, when tracking how your weight loss or weight gain plan is coming along try not pay attention to the scales. Putting on one pound of muscle while losing one pound of fat makes it look like your weight stayed the same. For accurate information look for someone that can provide a proper body fat test using calipers as opposed to the electronic bathroom scales. Clothes are a great indicator of weight loss or weight gain too!
